How to Calculate Macros for Your Goal

To calculate macros, start with an estimated daily calorie target, choose how to divide it among protein, carbohydrates and fat, and convert those calories into grams. The result is a starting estimate to review over time.

The Garthux Macro Calculator can do the arithmetic. Understanding the steps helps you spot unrealistic inputs and avoid treating a precise-looking number as a guarantee.

Step 1: Choose your goal and estimate calories

Decide whether you want to maintain weight, lose weight or support muscle gain. Enter accurate body measurements and an activity level that reflects a typical week. A very active weekend does not necessarily describe the rest of your schedule.

Garthux’s calculator page explains that it estimates resting energy use, adjusts for activity, and then applies your selected goal. Maintenance aims near estimated energy expenditure; weight loss uses a deficit; muscle gain uses a surplus. Individual needs vary, so avoid choosing an extreme adjustment simply to speed up the result.

For another example of individualized energy planning, the NIDDK Body Weight Planner considers calorie intake, activity and time. Its guidance is intended for adults, excluding pregnancy and breastfeeding.

Step 2: Understand the macro conversion

The USDA Food and Nutrition Information Center gives the standard energy values: protein and carbohydrate provide about four calories per gram, while fat provides about nine.

Macronutrient Convert calories to grams
Protein Protein calories ÷ 4
Carbohydrate Carbohydrate calories ÷ 4
Fat Fat calories ÷ 9

When using percentages, multiply your daily calories by the percentage as a decimal before dividing. For example, 24% becomes 0.24. The three percentages must total 100%.

Worked example: a hypothetical 2,000-calorie day

This example demonstrates the calculation; it is not a recommended calorie level or macro ratio for every reader.

Macro Share Calories Grams
Protein 24% 480 120
Carbohydrate 49% 980 245
Fat 27% 540 60
Total 100% 2,000 —

Check the result by reversing the calculation: (120 × 4) + (245 × 4) + (60 × 9) = 2,000 calories. Food labels and trackers may differ slightly because of rounding and how certain ingredients are counted.

Step 3: Use Garthux to create your starting target

  1. Open the calculator and select your units.
  2. Enter your measurements and usual activity level.
  3. Choose your goal and one of the current macro presets: Balanced, High protein or Lower carb.
  4. Review both the calorie total and the gram targets.
  5. Write down the result and the assumptions behind it.

Choose a pattern that works with your food preferences and training. A calculator cannot diagnose a nutritional deficiency or determine the right diet for a medical condition.

Step 4: Review trends before changing the numbers

If tracking is appropriate for you, compare consistent records over several weeks. Consider energy, hunger, recovery and training performance alongside weight trends. One unusual day does not establish that your target is wrong.

Keep meals varied and consider fiber, vitamins and minerals as well as macros. Hitting three numbers does not automatically create a balanced diet. Pair your nutrition plan with a manageable routine in the Garthux Workout Planner.

If you are under 18, pregnant, breastfeeding, managing a medical condition, or have a history of disordered eating, get individualized professional guidance before using calorie targets. See the Garthux Health and Medical Disclaimer.
